Training breaks muscle down; sleep is when it gets rebuilt. That makes the night as much a part of a training plan as the session itself, and it also answers the question half the gym asks: yes, you can train in the evening, with one specific exception covered below.

Quick answer: Sleep builds muscle because growth hormone is released mainly during deep, slow-wave sleep, concentrated in the first half of the night, which is when most protein repair happens. Cut sleep short and the balance flips: cortisol rises and blocks protein synthesis, appetite hormones shift, and in one clinical trial short-sleeping dieters lost muscle instead of fat. Evening exercise does not harm sleep for most people; a 2019 review of 23 studies found only vigorous exercise finishing within about an hour of bedtime delays sleep, so train when you like and leave a buffer before bed after hard sessions.

Why is sleep important for muscle growth?

Because the repair work happens while you sleep. Lifting or hard cardio creates microscopic tears in muscle fibre, and the body rebuilds them stronger using growth hormone, most of which is secreted in pulses during slow-wave sleep, the deep stage concentrated in the first half of the night.

Sleep also sets the hormonal balance that decides whether you build or break down. A full night keeps cortisol, the stress hormone, on its normal low overnight curve, which lets protein synthesis run; a short night holds cortisol higher, which both blocks the building and activates the pathways that break muscle down. Training hard on short sleep is rowing against the tide.

Does lack of sleep affect recovery and performance?

Yes, measurably, in three ways: body composition, performance and injury risk.

Body composition first. In a University of Chicago trial published in the Annals of Internal Medicine in 2010, Nedeltcheva and colleagues put dieters on identical calorie deficits with either 5.5 or 8.5 hours in bed; the short sleepers lost 60% more lean mass and 55% less fat, and reported more hunger. Same diet, same deficit, opposite result, and sleep was the only difference.

Performance and injury follow the same line. In a Stanford study, basketball players who extended their sleep towards ten hours improved sprint times and raised shooting accuracy by around 9%, and a 2014 study of adolescent athletes by Milewski and colleagues found those sleeping under eight hours a night were 1.7 times more likely to be injured. Reaction time, judgement and coordination all degrade with short sleep before strength does, which is where injuries come from. Does exercising at night affect sleep?

For most people, no, and the old advice to avoid all evening exercise is outdated. A 2019 review in Sports Medicine by Stutz and colleagues, covering 23 studies, found that evening exercise overall did not harm sleep and slightly increased deep sleep; the one exception was vigorous exercise ending within about an hour of bedtime, which delayed falling asleep.

The practical rule: train whenever your schedule allows, and after a hard session leave at least an hour, ideally two, before lights out. Use that window to cool down properly, since sleep needs your core temperature to fall; a warm shower, a light snack with some protein, and dim lights all help the transition. Gentle evening movement such as stretching or a walk needs no buffer at all. How much sleep do you need when you train?

Seven to nine hours, and towards the top of that range in hard training blocks, because the repair workload scales with the training load. Elite programmes treat sleep as part of training for this reason, and the sleep-extension studies above found gains from adding hours even in already-fit athletes.

A 20 to 30 minute nap before 3 pm is a legitimate recovery tool on heavy days, restoring alertness without eating into the night. What does not work is banking a whole week's recovery into a weekend lie-in; the repair happens night by night, in the deep sleep the first half of each night provides.

What helps you recover overnight after a workout?

Three things: fuel, wind-down and timing. Eat some protein in the hours after training so the overnight repair has raw material; keep the last big meal two to three hours clear of bed; and hold your normal wind-down routine even on training nights, since the routine is what tells your body the repair shift is starting.
